For many women living with PCOD or PCOS, fitness advice can feel overwhelming and contradictory.

One day you are told to do intense cardio to lose weight.
The next day you are warned that stress and overtraining can make symptoms worse.
Food rules change constantly. Progress feels slow. Frustration builds.

What often gets missed in these conversations is that PCOD and PCOS are not just weight-related conditions. They are hormonal and metabolic conditions. And the kind of exercise you choose matters.

Strength training, when done correctly, can be one of the most supportive tools for women managing PCOD and PCOS.

Understanding PCOD and PCOS beyond weight

PCOD and PCOS affect an estimated 8 to 13 percent of women of reproductive age worldwide, making them among the most common hormonal conditions in women.

While symptoms vary, many women experience:

irregular cycles
insulin resistance
difficulty managing weight
fatigue
mood fluctuations

At the core of PCOS is often insulin resistance. Research shows that up to 70 percent of women with PCOS exhibit some degree of insulin resistance, even if they are not overweight.

This is why focusing only on weight loss misses the bigger picture.

Why exercise choice matters for PCOD and PCOS

Not all exercise affects hormones the same way.

Excessive high-intensity cardio and long-duration workouts can increase cortisol, the body’s stress hormone. Chronically elevated cortisol can worsen insulin resistance and disrupt hormonal balance.

Strength training works differently.

It improves how the body uses glucose, supports lean muscle mass, and enhances metabolic health without placing the same stress load on the nervous system.

This makes it especially relevant for women managing hormonal conditions.

How strength training supports insulin sensitivity

Muscle tissue plays a key role in glucose regulation.

When you strength train, muscle cells become more efficient at absorbing glucose from the bloodstream. This reduces the demand for insulin and improves insulin sensitivity.

Studies show that resistance training can improve insulin sensitivity by 10 to 35 percent, even without significant weight loss. For women with PCOS, this improvement can directly support more stable blood sugar levels and reduced insulin spikes.

This matters because insulin plays a role in androgen production, which influences symptoms like irregular cycles and acne.

Strength training and hormonal balance

Strength training does not directly “fix” hormones, but it creates conditions that support better hormonal regulation.

Research has shown that regular resistance training can:

reduce fasting insulin levels
improve ovulatory function
support more regular menstrual cycles

In one study, women with PCOS who followed a structured strength training program for 12 to 16 weeks showed improvements in insulin sensitivity and reductions in circulating androgen levels, even when body weight changes were minimal.

This reinforces an important point: progress is not always visible on the scale.

Why muscle mass matters for women with PCOS

Women with PCOS are at higher risk for metabolic complications later in life, including type 2 diabetes.

Building and maintaining muscle mass is protective.

Muscle tissue increases resting metabolic rate and improves glucose disposal. Research indicates that individuals with higher lean muscle mass have significantly lower risk of developing insulin-related metabolic disorders over time.

Strength training also helps counteract age-related muscle loss, which typically begins after 30 and accelerates after 40 if not addressed.

For women with PCOS, this long-term protection is critical.

Strength training vs cardio for PCOD and PCOS

This is not an argument against cardio. It is about balance.

Cardio improves cardiovascular health, but when used as the primary or only form of exercise, it may not address insulin resistance effectively.

Strength training targets the underlying metabolic drivers more directly.

Research comparing exercise modalities shows that resistance training produces equal or greater improvements in insulin sensitivity compared to aerobic exercise, particularly when performed 2 to 3 times per week.

For many women with PCOS, combining moderate cardio with strength training leads to better energy levels and sustainability than cardio alone.

Psychological benefits matter too

Living with PCOD or PCOS can take a toll on mental health.

Strength training offers psychological benefits that are often overlooked.

Studies show that resistance training improves self-efficacy and body confidence by 25 to 40 percent in women. Unlike aesthetic-focused exercise, strength training shifts focus toward capability and progress.

This mental shift reduces the cycle of guilt and burnout that many women experience when fitness feels like punishment.

How to approach strength training safely with PCOD and PCOS

The goal is not intensity. It is consistency.

Most evidence supports:

2 to 3 strength training sessions per week
full-body or upper/lower splits
controlled movements
adequate rest between sessions

Overtraining can increase cortisol and worsen symptoms. Listening to recovery cues is essential.

Progress should feel steady, not exhausting.

Nutrition and recovery still matter

Strength training works best when supported by adequate nutrition and sleep.

Protein intake supports muscle repair and metabolic health. Research suggests women who strength train benefit from 1.6 to 2.2 g of protein per kilogram of body weight per day, depending on activity level.

Undereating or aggressively restricting calories can increase stress hormones and slow progress, particularly in women with hormonal conditions.

The role of community in consistency

Consistency is harder when you feel alone.

Studies show that individuals exercising in supportive group environments are 30 to 60 percent more likely to maintain long-term exercise habits.

For women managing PCOD or PCOS, community provides reassurance, shared understanding, and reduced self-blame.

At Gym Girls Club, strength training is approached with education, patience, and support, not pressure.

Final thought

PCOD and PCOS do not mean your body is broken.
They mean your body needs a different approach.

Strength training supports insulin sensitivity, hormonal balance, mental wellbeing, and long-term health. It allows women to work with their bodies, not against them.

Progress may be slower. It may look different.
But it is real, meaningful, and sustainable.
